What happens across a night
Sleep is not uniform. You move through stages in cycles of roughly 90 minutes, four to six times a night:
- N1 — light. A few minutes of drifting off. Easily woken, and you may not believe you were asleep.
- N2 — light. The bulk of the night, around half of total sleep time. Body temperature drops, heart rate slows.
- N3 — deep (slow-wave). Physical restoration, tissue repair, immune function. Hardest stage to be woken from, and the one that produces real grogginess if you are.
- REM. Vivid dreaming, memory consolidation, emotional processing. The brain is highly active; the body is paralysed.
The mix shifts through the night. Deep sleep dominates the first few cycles, REM dominates the last — which is why cutting your night short costs you disproportionately much REM, and why an early alarm hits harder than a late bedtime of the same duration.
Sleep inertia, and why 6 hours can beat 7
Being woken mid-deep-sleep produces sleep inertia: genuine cognitive impairment lasting anywhere from 15 minutes to over an hour. It is why you can sleep longer and feel worse.
Waking at the end of a cycle, in light sleep, is far gentler. So 6 hours (four cycles) timed well often beats 7 hours timed badly. This does not mean less sleep is better — total sleep still matters more over weeks — but where you have a fixed alarm, the bedtime that completes a cycle is the one to aim for.
How much do you actually need?

A small minority carry genetic variants allowing them to function on six hours. Far more people believe they are in that group than actually are — self-rated alertness recovers long before measured performance does.
Things that reliably help
- A consistent wake time, seven days a week. The single highest-impact change most people can make. It anchors your circadian rhythm far more effectively than a consistent bedtime.
- Morning daylight within an hour of waking. Ten minutes outside beats any indoor lighting.
- No caffeine after early afternoon. Its half-life is 5–6 hours, so a 4pm coffee still has a quarter of its dose circulating at midnight.
- A cool, dark room — around 18°C suits most people.
- Alcohol is not a sleep aid. It shortens the time to fall asleep and then suppresses REM and fragments the second half of the night.
- Get up if you can't sleep. After about 20 minutes, leave the bed and do something dull in dim light. Lying there awake trains your brain to associate the bed with wakefulness.
Napping without wrecking the night
Keep naps to 20 minutes — long enough to restore alertness, short enough to stay out of deep sleep. The alternative is a full 90-minute cycle. The 40-to-60-minute nap is the worst of both: deep enough to leave you groggy, not long enough to complete a cycle. Nap before about 3pm, or you'll borrow from tonight.

Why does waking between cycles matter?

Is a sleep cycle really 90 minutes?
It is the population average. Individual cycles range from about 70 to 120 minutes, and they vary within a single night — early cycles carry more deep sleep, later ones more REM. So treat these times as good candidates rather than precise targets, and note which ones actually leave you feeling rested.
How long does it take to fall asleep?
Fifteen minutes is a typical healthy figure, and that is the default here. Consistently under five minutes usually signals significant sleep deprivation. Regularly over thirty may point to insomnia, and is worth discussing with a doctor rather than solving with a calculator.
Is five cycles enough?
Five cycles is 7.5 hours, which sits within the 7–9 hours recommended for adults. Six cycles (9 hours) suits teenagers, athletes and anyone recovering from sleep debt. Four cycles (6 hours) is survivable short-term but carries measurable cognitive costs — most people who believe they thrive on it perform worse than they think.
Can I catch up on sleep at the weekend?
Partially. A long lie-in recovers some of the acute deficit, but it does not undo everything, and shifting your schedule by hours creates social jet lag that makes Monday harder. A consistent wake time seven days a week beats weekday deprivation followed by weekend recovery.
